Easy Mediterranean Cod with Roasted Vegetables
Keeping frozen fish in the freezer is one of the simplest ways to make healthy eating easier.
A lot of people want to eat more protein and cook more meals at home, but life gets busy. If there is nothing ready to go, it becomes much easier to grab takeout or throw something random together that does not feel balanced. This is why I love having wild-caught frozen cod in the freezer. It gives you a quick, nourishing dinner option that feels fresh and wholesome without needing a lot of planning ahead.
All you have to do is pick up a few vegetables, make a pot of rice, and dinner comes together pretty quickly. It is a simple meal, but it checks a lot of boxes when it comes to nutrition.
Cod is a great lean protein source, which helps support muscle, blood sugar balance, energy, and satiety. Adding colorful vegetables like zucchini, peppers, onions, and tomatoes brings in fiber, antioxidants, vitamin C, potassium, and a variety of protective plant compounds. Using extra virgin olive oil, garlic, herbs, and lemon adds flavor and also provides beneficial polyphenols and other compounds that support overall health.
This is the kind of meal I love because it is realistic. You do not need a complicated recipe or hours in the kitchen to make something healthy.
Why I love keeping frozen fish on hand
Having frozen fish in the freezer can make healthy meals so much easier because:
it is a convenient protein source
it cooks quickly
you do not have to worry about using it the same day you buy it
it pairs well with whatever vegetables you have on hand
it helps you pull together a balanced meal without much effort
For many people, convenience is what helps healthy habits actually stick. If you have a good protein option in the freezer, you are already halfway to dinner.
The benefits of this meal
This simple cod dinner provides a nice balance of nutrients:
Protein: Cod is a lean, high-quality protein that can help support muscle health, metabolism, and fullness after meals.
Fiber: The vegetables help add fiber, which supports digestion, gut health, and blood sugar balance.
Antioxidants and polyphenols: Tomatoes, peppers, onions, garlic, lemon, parsley, and olive oil all provide beneficial plant compounds that help support the body against oxidative stress and inflammation.
Healthy fats: Extra virgin olive oil adds heart-healthy fats and helps make the meal more satisfying.
A balanced plate: Pairing the fish and vegetables with rice creates a simple meal with protein, fiber, healthy fats, and carbohydrates for energy.

Ingredients
4 wild-caught cod fillets, frozen
1 zucchini, sliced
1 red bell pepper, sliced
1 pint cherry tomatoes
1/2 red onion, sliced
3 cloves garlic, minced
3 tablespoons extra virgin olive oil
1 lemon
1 teaspoon Italian seasoning
1/2 teaspoon paprika
sea salt and black pepper to taste
optional: fresh parsley, capers, or olives
For the rice
1 cup basmati rice or jasmine rice
water or broth according to package directions
optional: a little olive oil, fresh lemon juice, and parsley stirred in after cooking
Instructions
Preheat the oven to 425 degrees.
Toss the zucchini, bell pepper, cherry tomatoes, red onion, and garlic with olive oil, Italian seasoning, salt, and pepper.
Spread the vegetables in a large baking dish or sheet pan and roast for 15 minutes.
Remove the pan from the oven and stir the vegetables.
Nestle the frozen cod fillets into the vegetables. If there is a thick ice glaze on the fish, give it a quick rinse and pat dry first.
Season the cod with paprika, a little more salt and pepper, lemon zest, and a drizzle of olive oil.
Return the pan to the oven and bake for another 20 to 25 minutes, or until the fish flakes easily with a fork and reaches 145 degrees internally.
Finish with fresh lemon juice and chopped parsley.
Serve with rice on the side.
A few simple tips
Roast the vegetables first so they do not get watery once the frozen fish starts to cook.
If the fish releases a lot of liquid, carefully drain some off during cooking.
You can swap in broccoli, asparagus, green beans, or whatever vegetables you have on hand.
This is a great meal for busy weeknights because it feels fresh, balanced, and homemade without being difficult.
Final thoughts
Healthy eating does not need to be complicated. Sometimes it is as simple as keeping a few staples on hand and knowing how to turn them into a meal.
Frozen fish is one of those staples I think more people should keep in the freezer. It is an easy way to have a high-protein dinner option ready to go, and when you pair it with colorful vegetables, olive oil, herbs, lemon, and rice, you have a nourishing meal that supports so many aspects of health.
This is a great reminder that convenience and health can absolutely go together.
